Triathlete pacing the bike leg of a 70.3 race using power data to manage Intensity Factor and avoid blowing up the run

Every 70.3 bike leg gets wrecked the same way. An athlete feels good at mile 15, notices someone rolling past a little faster, and decides to go with it. Nothing goes wrong on the bike. Everything goes wrong on the run, usually somewhere around mile three, when the legs that felt fine an hour earlier stop answering the phone.


The fix isn't more bike fitness. It's pacing to two numbers most triathletes have heard of but rarely put to work: Intensity Factor and Training Stress Score. Get both dialed in and you've done the hard part of your race before you've even racked your bike.

What Intensity Factor Actually Measures

Intensity Factor (IF) is your Normalized Power for the ride divided by your Functional Threshold Power. Normalized Power already smooths out the surges and lulls of a rolling, windy, or technical course, so IF gives you one clean number for how hard you actually rode relative to threshold, regardless of what the terrain threw at you.

For a stand-alone time trial, you'd chase the highest IF you could hold. A 70.3 isn't a stand-alone time trial. You've got a run behind it, and everything about pacing the bike leg comes down to riding as fast as the course allows while leaving that run intact. IF is how you keep score of that trade-off in real time, and it's the number Best Bike Split builds your whole pacing plan around.

Four Factors That Set Your IF Target

For most age-group athletes, the target sits between 0.75 and 0.80. Where you land inside that range, or whether you should step outside it, comes down to four things.

Time on the bike. Duration is the biggest lever of the four. Two athletes with identical fitness, one projecting a 2:15 split and the other a 3:15 split, should not be riding the same IF. The faster split can hold 0.82 to 0.85 and still run well. The longer split needs to sit down at 0.72 to 0.75, because that same intensity held for an extra hour costs a lot more on the back end. If your expected split is on the longer end, plan from the bottom of the range, not the middle.

Course and conditions. Hot, hilly, exposed courses punish anyone riding above 0.78. Flat, cool, sheltered courses give you a little more room, up toward 0.82 to 0.85. The watts on your head unit don't know the difference between a shaded, 65-degree morning and a shadeless one at 95 with a headwind on every out-and-back. Your legs, and your run split, absolutely will.

Bike-to-run strength ratio. If you're a stronger cyclist than runner, you can push toward 0.80 to 0.85 and hold your run pace. If running is your strength, ride conservatively at 0.72 to 0.76 and let your legs do the racing later. Athletes tend to get this backward, pushing hardest on the leg where they're already strongest and hoping their weaker leg absorbs the cost.

Experience. The single most common mistake I see, in my own athletes and in the data, is going 3 to 5 percent too hard on the bike. That small overage doesn't cost you much on the bike split. It costs 10 to 15 minutes on the run. If this is your first 70.3, or your first at a new course, undershoot on purpose and let the run tell you next time whether you left anything on the table.

Turning IF Into a TSS Number You Can Trust

IF tells you how hard you rode. TSS accounts for how long you were out there too: TSS = IF squared x hours x 100. Run the math across a well-paced 70.3 bike leg and it works out to roughly 150 to 200 TSS, a range that comes from coach Rick Ashburn's IF-and-time reference chart for the 70.3 distance, published in Jim Vance's Triathlon 2.0.

Ashburn's chart marks that 150 to 200 window as the zone for a well-prepared age grouper across a realistic range of bike splits. Below it reads as safe but conservative. Above it, the chart's label is blunt: High-risk pace, only for seasoned, durable athletes.

Hold 78% IF for a 2:40 split and you're at 162 TSS, comfortably inside the good range. Hold that same 78% for a 3:30 split instead, and you're at 213 TSS, fifty-one points higher for the same intensity, purely because you were out there 50 minutes longer.

Why Your Margin Shrinks the Longer You're Out There

By a 3:30 split, there's almost no room left in the window at all. Even riding at a conservative 75% IF, lands you at 197, just under the top of the range. Go one IF point higher and you're already outside it. The longer you expect to be out there, the less margin you have for error, and the more that argues for planning from the bottom of your range rather than talking yourself into the middle of it on race morning.
